I have rooted it and unlocked with that app, i am making a full back up with CWM

Titanium backup is also very good, and in Settings > backup and re set you can backup to Google servers - works very well.

Then i just do the same as what i did with the root but select the firmware file?

If you rooted with Odin then yes.

Nearly there, good luck with it, but remember it takes longer than the root flash so be patient.

extracted it once and i came out as a tar.md5 file "I9300XXALF2_I9300OXAALF2_I9300XXLF2_HOME.tar. md5"

That's it. Put into Odin PDA and tick no other boxes.
Make sure you get the yellow box and acknowledgement that phone attached and you're ready to go.
